Does magnesium actually help you sleep?
This is one of the few sleep claims that holds up to scrutiny. In a placebo-controlled study, oral magnesium supplementation increased slow-wave (deep) sleep and raised power in the delta frequency band, the electrical signature of deep sleep on EEG.1 A 2025 review summarising the mechanisms describes magnesium modulating both the calming GABA system and the excitatory glutamate system, alongside effects on the stress axis.2 That is why, when we ranked every deep-sleep ingredient by clinical evidence, magnesium came out on top for slow-wave sleep physiology.
One honest caveat: the clearest benefits show up when magnesium intake is otherwise low or with the age-related decline in deep sleep. Magnesium is not a sedative, and it will not knock out a perfectly nourished young adult. It supports the physiology of deep sleep rather than forcing sleep.
Why does the form of magnesium matter so much?
Magnesium is always bound to another molecule, and that pairing determines two things: how much actually gets absorbed, and whether it irritates your gut. This is where most supplements quietly fail. The cheapest and most common form, magnesium oxide, is poorly absorbed, with only roughly 4 to 15 percent reaching the bloodstream.3 A large dose on the label can still deliver very little usable magnesium.

Magnesium bisglycinate wins for sleep for two reasons. It is well absorbed and gentle on the stomach,3 and it is bound to glycine, an amino acid that is itself calming and supports deep sleep through a core body temperature drop.4 In effect you get two sleep-relevant molecules in one. Citrate is a fair alternative if bisglycinate is unavailable, but it is more likely to act as a laxative at higher doses. Oxide is best avoided for sleep, despite being the most common form on shelves, precisely because so little is absorbed.
How much, and when?
Sleep studies generally use around 300mg or more of elemental magnesium taken in the evening. More is not better: pushing the dose mostly increases the risk of loose stools, especially with poorly absorbed forms. Take it 30 to 60 minutes before bed. If you have kidney disease or take regular medication, check with a doctor first, since magnesium can interact and is cleared by the kidneys.
Magnesium fixes one lever of deep sleep, the GABA and stress balance. It does not by itself address the delayed temperature drop or the MT2 deep-sleep pathway.
