Why Is My Deep Sleep So Low on My Smartwatch?

Low deep sleep readings on wearables are generally accurate and reflect a real biological deficit in N3 slow-wave sleep. TL;DR

If your Apple Watch, Oura or Fitbit keeps reporting low deep sleep, two things are usually true at once. First, wearables estimate sleep stages indirectly and are less precise than a clinical sleep lab, so the exact number is approximate; the week-to-week trend matters more than one night. Second, genuinely low deep sleep is real and common, driven by alcohol, late caffeine, evening screen light, an irregular schedule, a warm room, stress and age. Healthy adults spend roughly 13 to 23 percent of the night in deep sleep. To raise it, fix the behavioural inputs first, then consider non-hormonal ingredients with actual slow-wave evidence.

First: how accurate is your watch's deep sleep number?

Your watch does not measure brain waves. The clinical gold standard for sleep staging is polysomnography, which records electrical brain activity by EEG. A wrist or finger device instead infers your stage from heart rate, heart rate variability and movement, then applies an algorithm to guess when you were in deep, light or REM sleep.

That makes wearables genuinely useful for one thing and unreliable for another. They are good at showing trends over weeks: is your deep sleep drifting up or down, and what changed. They are weaker at precise single-night accuracy, which is why two devices on the same wrist can disagree. So before you panic at one low reading, look at the seven or thirty day average. How much deep sleep is actually normal?

For healthy adults, deep sleep (N3 or slow-wave sleep) usually accounts for around 13 to 23 percent of total sleep time, often about 1 to 2 hours a night. Two facts surprise people. First, deep sleep is front-loaded: most of it happens in the first half of the night, so a late bedtime or a disturbed early night costs you disproportionately. Second, deep sleep declines with age, so a 45 year old will naturally see less than a 20 year old. If your tracker shows you sitting well below the normal band most nights, that is worth addressing. What actually lowers deep sleep?

If the trend is genuinely low, the cause is almost always in this list.

Alcohol May speed sleep onset but reliably suppresses deep sleep later in the night.
Evening screen light Blue light suppresses melatonin, delays the body clock and reduces next-morning alertness.1
Late caffeine Long half-life blunts sleep pressure; avoid within 8 to 10 hours of bed.
Irregular schedule Shifting bed and wake times scrambles the rhythm that lands deep sleep early in the night.
Warm bedroom Blocks the core temperature drop that deep sleep depends on.
Stress and high cortisol Keeps the brain in an alert state that delays and fragments slow-wave sleep.
Age Deep sleep declines naturally over the decades.

How do I increase my deep sleep?

Work through the controllable levers in order, and give each change two to four weeks before judging the trend on your tracker.

Fix the inputs first

Cut alcohol close to bedtime, stop caffeine by early afternoon, dim screens in the last hour or two before bed, keep the bedroom cool and dark, and hold a consistent sleep and wake time including weekends. Then add ingredients with real slow-wave evidence

If behaviour alone is not enough, the non-hormonal ingredients that have human deep-sleep data are magnesium bisglycinate, which increased slow-wave sleep and delta power in an EEG study,2 glycine at 3,000mg, which speeds entry into slow-wave sleep via a core temperature drop,3 and standardised corn-leaf extract (Maizinol UP165), which raised wearable-measured deep sleep in a clinical trial.4 Notably, melatonin is not on this list: polysomnography shows it does not meaningfully increase deep sleep,5 so a melatonin tablet is unlikely to move your watch's deep-sleep number.

Do not let the tracker stress you

Ironically, anxiety about a low deep-sleep score can itself raise cortisol and worsen sleep, a pattern clinicians sometimes call orthosomnia. Use your wearable as a trend tool, not a nightly verdict. If you feel genuinely unrefreshed for weeks despite good habits, or you snore heavily and wake gasping, speak to a doctor to rule out conditions such as sleep apnoea.
